Your First 5K: An Easy Plan to Start With a Running Partner
23 October 2026 · 5 min read · by the Wavo team
A 5K (about 3 miles) is a great first goal: big enough to feel proud of, small enough to reach in a couple of months. Doing it with a partner makes the plan far easier to stick to.
Start with run-walk
Most beginners start by mixing short runs with walking breaks, for example 1 minute running and 2 minutes walking, repeated for 20 to 30 minutes. Each week, run a little longer and walk a little less.
A simple 8-week outline
Repeat a week if it felt hard. There's no prize for rushing.
- Weeks 1–2: three sessions a week of run 1 minute, walk 2 minutes, for 20–25 minutes.
- Weeks 3–4: run 2–3 minutes, walk 1–2 minutes, for 25–30 minutes.
- Weeks 5–6: run 5–8 minutes, walk 1–2 minutes, for about 30 minutes.
- Weeks 7–8: run 10–15 minutes at a time, then try 3 km, then 5 km, without stopping.
Pace: slower than you think
Run at a pace where you can talk in full sentences. If you can't, slow down. Running together makes this easy to check: if the chat stops, you're going too fast.
How a partner helps
- Fixed days and times you both show up for.
- Someone to keep the pace honest and easy.
- A finish line to cross together, at a parkrun, a Wavo group run or a local race.
A note on health
If you have a medical condition, haven't exercised in a long time or feel pain, check with a doctor before starting, and stop if something hurts.

How long does it take to train for a first 5K?
Many beginners get there in about 8 weeks of three short sessions a week, using run-walk intervals. Take longer if you need to.
Is it easier to train for a 5K with a partner?
For most people, yes: fixed days with a partner make it easier to stay consistent, and running together keeps the pace comfortable.
